Fighting Mindless Eating

Fuel1_medium This is a guest post by P.R. Cole, MS, RD.

I've worked with a number of athletes who dread their Sundays. What should be a relaxing day off from grueling workouts with friends and family may end up turning into an epic battle of appetite control. Sticking to a strict meal plan on intense training days tends to be easier. There just doesn't seem to be enough down time for my clients to even become tempted by less healthy snacks and meals on busy weekdays. But once leisure time rolls around that's when the real challenges in discipline begin.

A "cheat day" in and of itself may not derail an athlete's effort to create a calorie deficit, but it can have a number of unwanted effects that can hinder weight loss efforts in the coming week. Even one cheat meal on a weekend can increase cravings for sweet foods during the week, which can be a tough distraction from eating clean. It can also have unwanted gastrointestinal effects. Once you start a lower fat diet, your body adapts to become more efficient by producing fewer fat digesting enzymes because you don't need as many. Eating a high fat meal out of the blue can cause severe stomach upset that can put a damper on training the next day.

Not long ago I started working with Strikeforce competitor Jorge Masivdal on his journey to take on the 155 lb weight class. His diligence and commitment to the plan made this weight cut a no brainer for him. Masvidal loves his training, but he also loves food, and on those days off he can be tempted to snack on the goodies his kids eat. Making the effort to stick to an eating plan on that day off is just as important as fueling and recovering from workouts, so it was something I was sure to address specifically for Jorge.

Here are some of the suggestions I gave to help him overcome those cravings.

1) Just like every other day of training, follow the plan of set meals and snacks made in advance. Without a plan it's easy to derail and indulge.
2) Stay hydrated with water the whole day. Thirst isn't always an indicator of hydration status, so sometimes the body can feel hungry when in reality it's just thirsty. Drinking a couple glasses of water before eating a meal is also another way to help curb appetite
3) Drink hot drinks like green or white tea instead of grabbing a snack.
4) Take time to eat a meal. It takes about 20 minutes for the stomach to tell the brain that's its full. Slowing down the eating process allows time for you to become in tune with your body's natural satiety cues.
5) Keep healthy "finger foods" ready. When you're sitting in front of the TV and the urge to grab chips becomes overwhelming, have a tray of chopped veggies waiting. Grape tomatoes, celery, cucumber slices and baby carrots may seem kind of bland on their own, but try dipping them in fresh salsa or a tangy balsamic vinegar. Yes it's worth it to shell out the cash for the $20 bottle of balsamic vinegar! It has intense flavor, is very low in calories.
6) Limit intake of artificial sweeteners. While these may not add calories to your day, for most people they tend to increase cravings for carbs and sweet foods. So cut back on the diet soda and try drinking coffee black with just a dash of skim or 1% milk.
7) Keep serving dishes on the counter, not on the dinner table. People tend to eat less if they have to make the effort to actually get up for seconds.
8) If you're tempted to have another portion at dinner, don't re-use the same plate. Grab a new one but keep the old one on the table. Having a visual reminder of what you ate may encourage you to eat less.
9) If you're tempted to eat between the schedule of meals and snacks, step back and evaluate your hunger on a scale of 1-10. Are you really hungry? Or does that cookie just look like it would be fun to eat?
10) If the hunger still seems to take control on the weekends, try slightly increasing the lean protein & non starchy veggie portions at meals but keep the carbohydrates portions constant. So if you're having an egg white omelet, throw a few more egg whites, grilled peppers, onions & tomato slices, but stick to just 2 slices of whole wheat toast.

Even one cheat meal on a weekend can increase cravings for sweet foods during the week, which can be a tough distraction from eating clean.

From my own personal experience, I found the opposite to be true. I usually feel bloated and heavy after a cheat day and actually look forward to getting back to eating clean and feeling good.

It also keeps me sane! Well, sort of.

It is not enough to succeed. Others must fail.

Not me. Especially this last Easter. I got a bad sweet tooth and of course 4yr olds need someone to save them from eating that bag full of tootsie rolls and chocolate eggs from grandma. It took about 2 weeks to get myself straight from craving sweets every time I walked near the kitchen. If I just stay away from it all together it is usually easier for me to redirect my cravings to more sensible snacks.

Plus just because it is a cheat day doesn’t mean you have to eat like shit. Going to Mc D’s you can still opt to get a grilled chicken sandwich or a regular cheeseburger and still get a side salad or split the fries and drink with your spouse/gf.

by YoungGun on Jun 2, 2011 1:30 PM EDT up reply actions

It depends on how I’m cheating. If I eat something high in fat, I don’t think it effects me later in the week. Then again, I don’t worry that much about restricting fat, anyway, because it’s not an issue with me.

If I eat lots of sugar one day, I absolutely crave sugar again the next day. This is fine as long as I can be strong and resist it the following day but if I give in and have more sugar on the following day, I will want it the next day, too, and the next. Sugar is my enemy.

Honey badger don't care.

by KatGirl on Jun 2, 2011 1:34 PM EDT up reply actions

To be clear, me cheating with high-fat foods is something like having an order of bacon. It’s not like I’m eating a bucket of fried chicken. My point was more that I don’t even have a desire to eat lots of high-fat foods so it’s not like I’m cheating or have a desire to cheat the next day. Even if I do eat lots of fat in a day, I feel gross and don’t want to do it again. I eat fats daily. I need them.

Sugar and white carbs are what I avoid.

Honey badger don't care.

I agree, getting cravings from fat isn’t an issue and I don’t believe in going all low/non-fat diet is any better for you. Sugar is the big offender for me.

by YoungGun on Jun 2, 2011 1:36 PM EDT up reply actions

After watching the movie Fathead I have been looking into more towards the paleo diet. I am by no means strict about it eating organs and such but I try to avoid, soy, starchy veggis, and all the so called heart healthy processed veg and canola oils.

by YoungGun on Jun 2, 2011 1:47 PM EDT up reply actions

I can agree...

With this.

I’ll go weeks without drinking a soda and then have one. I usually can’t even finish the whole thing, it’s so thick and sugary. Kinda reminds me why I’m not drinking them to begin with.

Cheatdays are a must in any large cal-cutting diet, no way most ppl will be able to withstand cravings for weeks in a row without indulging once in a while.

+ better longterm weightloss + something to lookforward to + recharge glycogen for training = win.

Besides, if cravings are that bad to start with, just lower the number of meals per day, high meal frequency (5+) is known to create hunger way more than lets say 3-4 meals. (plus less meals is better for basically everything else).

Why not fight at a natural weight instead?

1. more strength and stamina (maybe even take a punch better)
2. normal mood/insulin levels, better concentration/focus
3. body needs fat to absorb vitamins and minerals

true but...

Are athletes killing their bodies and shortening their careers by cutting weight? The body needs food (adequate nutrition) in order to heal/recover properly (from physical training, injuries, etc.).

High intake of calories and protein has been proven to heal head injuries at a quicker rate:

its just how the sport has evolved, weight is something that is an obvious advantage especially when a 155lber can come in 15-20lbs heavier on fight day. its something that has carried over from wrestling & boxing. The only guys I can think of who fight at their walk around weight and are successful are Penn (at 170) and Christian M’Pumbu.

As a person who is currently dropping weight, I’m scared as hell of cheat days/meals. I’m also of the mindset that if you start eating those foods which aren’t good for you again, you’ll continue to crave them.

by tapoutornapout on Jun 2, 2011 1:26 PM EDT reply actions

Dont worry about that, What always happens with me is that when I get to finally eat it (like icecream), im just disappointed.

In your mind you start to build up junk food as something devine, but when u finally eat it, its like ’…meh"

by CVD on Jun 2, 2011 1:31 PM EDT up reply actions

Also I think that as long as it is just a cheat meal or not too crazy bad your body is so use to running lean on just enough food to fuel it that it freaks out at first and burns up a lot of the extra stuff right away.

On days that I thought I f’d up and ate worse I’ve often times lost weight.

by YoungGun on Jun 2, 2011 1:34 PM EDT up reply actions

Right, after eating very clean (non-processed) for while your body stops making enzymes to breakdown 'bad' foods,

then when you finally get your hands on junkfood, especially high in fat (my experience), you will mostlikely feel sick afterwards.

I surprised myself with a healthy snack the other day.

Usually I eat chips and other unhealthy snacks. Well, for dinner one night I made grilled tomato quarters. Very simply – slice into quarters, cut off the tough black bit where the stem was attached, and put on some olive oil. Stick in griller until nicely cooked to your preference. The leftovers had been in the fridge, and late the next night while looking for a snack I found them, eight pieces. Delicious when cold!

The same for capsicum slices, eggplant, and zucchini, all the Italian vegie antipasto standards, and I’m sure there are others you can think of.

Nice

Home grown tomatoes really are the only way to get a truly ripe, delicious tomato.

Most of the ones in the grocery store are picked under-ripe and artificially reddened with ethelyne

by Shaun32887 on Jun 2, 2011 2:34 PM EDT up reply actions

generally, you don't want to let 'em get totally ripe on the vine

Otherwise to plant is expending energy that it could be using to produce more tomatoes. Get ‘em about as blushed as shown above and let ’em sit in a fruitbowl on the counter for a day or so. Don’t refrigerate unless pests make it neccesary! The cold makes ’em mealy.

People mistakenly think “cheat day” means eat anything day when in fact it’s just eat more of the same healthy food you’ve been eating all along.

Dropped from a Roy Nelson sized 260 pounds down to 160 pounds over the past year. didn’t bother with any sort of cheat days. But then I’m also stuck in a damn office all day and rely way more on good diet than exercise to loose weight.

by UncleMax on Jun 2, 2011 2:18 PM EDT reply actions

Wow

That is quite an accomplishment. Congrats. Most people never figure out that it really is more about the diet than exercise. Do you have any loose skin issues?

White and Green Diet Tea

PR Cole,

? for you. I do drink a lot of these, usually the Lipton Diet versions was wondering if there is really any difference between the “diets” and the regular version of these teas beyond the obvious caloric count.

by Kung Foo on Jun 2, 2011 2:18 PM EDT reply actions

Diet teas are often sweetened with artificial sweetners (just like diet sodas). To get the benefits of the antioxidants in green/white tea…it really should be brewed fresh from tea leaves that have been kept air tight. You also need to be drinking the freshly brewed tea consistently for the benefits. Just like heading to the gym once in a while won’t do much, it’s all about building consistent habits.

But I’ve never understood one thing:
“It takes about 20 minutes for the stomach to tell the brain that’s its full”

Then why do I feel stuffed right now when I just got done scarfing down a Pita in about 3min?

by BKdroid on Jun 2, 2011 2:20 PM EDT reply actions

It can depend on what else you’ve eaten during the day…sometimes a small snack can be immediately satiating, but sometimes not. There is definitely much individual variation….

Great article

and thanks for the input, it’s reasons like this that I come to this site.

I’m not sure if this is as relevant, but I have the opposite problem. If I’m eating when hungry and keeping sort of active, I naturally weigh 122 lbs. This is unacceptable. I’ve been working out and eating a lot more than I want, and I’ve gotten to a fairly lean 133 lbs. I figure with a 5’6 height and a medium sized frame, 140 lbs is a good goal. Do you have any advice that could help me? Thanks!

by Shaun32887 on Jun 2, 2011 2:39 PM EDT reply actions

There are a number of clients I’ve worked with very high metabolic rates and its difficult for them to keep weight on when training actively. You will want to healthfully fortify your meals and bring up calories from foods that are calorie dense, but without a lot of saturated fats. Instead of dry cereal opt for a low fat granola with higher carb fruits like papaya, mango and bananas. You could also try adding avocado slices to salads and sandwiches, and snack on healthy trail mix you make yourself with dried fruit, a hearty cereal and some nuts. Just like people who have to be diligent about cutting cals, you need to be on top of making sure you’re adding calories every day. You could also try smoothies with 1% milk, low fat yogurt, frozen fruit, whey protein, peanut butter & ground flaxseed..its an easier way to get in the calories!

You could google Mark Rippetoe and Starting Strength

He is a proponent of basic exercises (bench press, squat, etc) and a gallon of whole milk a day. If you’re not lactose intolerant, many swear by this method.

I went from 300 to 240

By utilizing a secret method: I eliminated beer during the week, stopped eating fast food, and started exercising 4-6 days a week.

Crazy, I know.
